	  <title><![CDATA[牛奶 — 最佳運動後飲料?]]></title>
	  <description><![CDATA[<p>令人們聞「奶」色變的毒奶製品事件不但沒有令體育科研人員卻步；相反，他們更進一步證明牛奶是比其他運動飲品 &mdash; 甚至水 &mdash; 更佳的運動後飲料，能有效幫助長期參與耐力運動及抗阻力訓練人士的肌肉發展及加快他們的狀態復元。 </p>
<p>肌肉擴大的關鍵 ─ 飲食 </p>
<p>除了擁有堅毅的意志及良好的心肺機能外，抗阻力運動(resistance exercise)及耐力體育(endurance sports) 如長跑、單車及健美運動等還講求運動員肌肉的適應性發展，特別是骨骼肌(skeletal muscle)的擴大。有些朋友或會認為長期參與訓練或運動便能使肌肉擴大(muscle hypertrophy)，或基於蛋白質是肌肉的重要元素而認為攝取大量的蛋白質便能使肌肉發達，其實這些都是誤解。肌肉擴大實際是肌肉蛋白值 (muscle protein net balance)持續的提升，亦可被理解為肌肉中蛋白質合成速度長期高於其分解速度。換言之，肌肉發展取決於肌肉中蛋白質的代謝率，而不單是蛋白質的攝取量。同樣，雖然研究證明阻力運動能增加蛋白質的代謝率，但如沒有適量的營養補充，運動員的肌肉亦不會有持續的發展。由此觀之，適當的營養攝取是肌肉擴大的關鍵。 </p>
<p>營養攝取時間 </p>
<p>要了解肌肉發展的營養要素，我們必先要明白營養攝取時間的重要性，因為不同的攝取時間會對身體產生不同效用。就耐力運動而言，營養攝取時間可分成運動前、運動中及運動後三組。簡單地說，運動前的飲食是要確保運動員有足夠的能量去進行運動；運動時的養分吸收（多是流質）旨在減慢身體內基質消耗的速度及補充失去的水分；而運動後的飲食目的為促進肌肉復元及適應，和補充運動時經汗水流失的養分(如鉀質)。即是說，運動後的營養攝取是肌肉發展的重點。</p>
<p>不少關於飲食與肌肉蛋白代謝關係的研究發現，若在運動後滲取若干氨基酸(amino acid)、蛋白質、碳水化合物 (carbohydrates) 或含有以上三者的營養劑，肌肉蛋白的代謝速度便有所提升。而含豐富碳水化合物、酪蛋白 （casein）、電解質及由多種支鏈氨基酸組成的乳清蛋白（whey protein）的脫脂牛奶便很自然的被認為是良好的運動後飲料（見表一）。事實亦如是。 </p>

<p>一羣研究人員在2006年測試不同牛奶對運動後蛋白代謝率的影響。他們發現在訓練後，分別飲用脫脂奶 (237克)、全脂奶(237克)及跟全脂奶熱量相等的脫脂奶(393克)的三組運動員的腿部氨基酸淨值，在五小時內同樣上升，證明在耐力運動後喝牛奶能促進肌肉的蛋白質代謝。問題是，牛奶能否在長時間受訓的運動員身上亦能產生同樣的效果。 </p>
<p>實驗二 <br />運動: 累進的抗阻力訓練 <br />為時: 每星期三課，長達十星期 <br />量度: 運動員的耐力及體格 <br />研究人員: Rankin JW, Goldman LP, Puglisi MJ, Nickols-Richardson SM, Earthman CP, Gwazdauskas </p>
<p>實驗對象分兩組，每組在訓練完成後五分鐘內分別飲用同等分量及熱量(5 kcal/kg body weight)的脫脂朱古力奶，和含有碳水化合物和電解質的體育飲料。十星期後，兩組運動員無論在耐力或是在體格的提升上並沒有明顯的差別; 但值得留意的是，飲用脫脂朱古力奶的一組身體的非脂肪軟組織 (FFST)質量增加了1.6 (+-0.4)千克，相比另一組的0.8 (+-0.5)千克。雖然這差別在科學範疇中並不足以證明脫脂朱古力奶比體育飲料能更有效的幫助肌肉發展，但它已能足夠喚起科研人員對牛奶與肌肉發展之微妙關係的興趣。 </p>

<p>2007年，研究人員將一羣新手舉重運動員分成三組，每組在剛完成訓練及完成訓練後一小時分別飲用同等分量(500毫升)的 1) 脫脂牛奶; 2) 含跟脫脂牛奶相等熱量、氮值(isonitrogenous)及營養比例的豆製飲品; 3) 含麥芽糊精(maltodextrin)及碳水化合物的對照飲料。十二星期後，研究人員發現飲用脫脂牛奶的運動員的第一及第二類肌肉纖維組織明顯比其餘兩組大。同時，他們的淨重量上升之餘，脂肪量卻顯著下跌。 </p>
<p>研究人員認為，導致他們肌肉擴大和淨重量增加的最大原因，是牛奶對蛋白質代謝產生的影響。而牛奶能有效降低運動員的脂肪總量，因為研究已證明奶類產品能影響脂肪代謝率， 減慢脂肪形成的速度。 </p>
<p>牛奶促進耐力運動的復元 </p>
<p>牛奶不但能有效增加蛋白質代謝速度令肌肉擴大，還能促進運動員的狀態復元。總括而言，狀態復元包括兩項， 1) 肌肉糖原的重新合成 (muscle glycogen resynthesis); 2) 運動中營養流失的補充。 </p>
<p>雖然在科研領域中，直接就牛奶對肌肉糖原重新合成的影響的研究並不多，但有臨床實驗指出，朱古力奶跟其他運動飲料在體力補充的效果上沒有多大分別(見表二)。在一項有趣的研究中，一羣專業的耐力運動員在訓練後四小時休息時間內，分別飲用含相等碳水化合物及熱量的朱古力奶及一普遍的運動飲品，然後再踏單車直到耗盡所有體力為止。無論在距離及時間上，兩組運動員的表現並無明顯分別。 </p>

<p>而就牛奶對補充在運動中水分流失的功效而言，科研人員已很明確的證明了牛奶是最佳的運動後飲料。在炎熱天氣下進行完運動(體重下降1.8%)的一小時內，參與Shirreffs SM等研究項目的運動員每隔十五分鐘分別飲用佔總水分流失量150%的1)脫脂奶; 2)加入了氯化納的脫脂奶; 3)運動飲料及; 4)水。而每次飲用的分量相同。在首兩小時內，各運動員的排尿量同樣上升; 但值得留意的是，研究人員不但發現飲用1) 及 2) 的運動員排尿量的上升速度明顯比其他兩組慢，還發現他們體內的淨水分平衡值(net fluid balance)在四小時內已錄得正數，而飲用3) 及 4) 的運動員的淨水分平衡值則仍然為負數。這證明了脫脂牛奶為解決運動後脫水情況的最佳飲料。</p>
<p>如我們對牛奶的養分有一定的認識，便不難明白它能達到以上效果的原因。首先，牛奶一般含有高濃度的電解質(133毫克Na+ 和431毫克K+，以250毫升計算)，能有效保持水分免其流失。第二，牛奶中的酪蛋白及乳清蛋白(比率為三比一)使牛奶較其他飲品及水更難以消化，令養分慢慢的被吸收。相反，大量的運動飲料及水會大大刺激血漿滲透壓(plasma osmolality)，加快腎臟的排泄速度，產生大量的尿液。 </p>
<p>最後要留意的是，縱使牛奶對身體百利而無一害，它並非適合任何人飲用，特別是對牛奶敏感或患有乳糖不耐症 (lactose intolerance)的人士。 </p>
